The goal is not to push your chest as close to the floor as possible.

Instead, focus on creating a gentle stretch through the shoulders and upper back while keeping your lower back controlled.

What Is the Dolphin Stretch?

The Dolphin Stretch is a shoulder and thoracic-mobility exercise performed with the hands, forearms, or elbows supported against a wall, bench, table, or other raised surface.

From there, you hinge your hips backward while allowing the chest to move between the arms.

The movement may help improve:

  • Shoulder flexion

  • Thoracic extension

  • Lat mobility

  • Chest mobility

  • Overhead positioning

  • Rib-cage movement

  • Awareness of spinal compensation

It resembles the upper-body position of a yoga Dolphin Pose but uses a supported surface to make the movement easier to control.

What Is the PVC Thoracic Opener?

The PVC Thoracic Opener is a more advanced version of the same general mobility concept.

You hold a PVC pipe or dowel while placing the elbows or forearms on a raised surface.

As the hips move backward and the chest lowers, the PVC pipe helps maintain arm position and may increase the stretch through the:

  • Shoulders

  • Triceps

  • Latissimus dorsi

  • Thoracic spine

  • Chest

  • Rib cage

Because the PVC version creates greater leverage, it can feel significantly more intense than the wall-supported Dolphin Stretch.

Beginners should generally start with the wall.

How to Perform the Wall Dolphin Stretch

Stand facing a wall.

Place your hands or forearms against the wall at approximately shoulder height.

Walk your feet backward slightly.

From this position:

  1. Keep your hands or forearms supported.

  2. Soften your knees.

  3. Push your hips backward.

  4. Allow your chest to move between your arms.

  5. Keep your ribs gently controlled.

  6. Avoid aggressively arching your lower back.

  7. Pause when you feel a comfortable stretch.

  8. Return slowly and repeat.

You may move your arms higher or lower on the wall to find the position that feels best.

How to Perform the Bench or Table Version

Place your elbows or forearms on a stable bench, table, or treatment table.

Step backward and hinge at the hips.

Allow your chest to lower while keeping the elbows supported.

For a stronger triceps and lat stretch, bend the elbows and bring the hands toward the upper back.

Maintain gentle abdominal tension so the movement does not come entirely from the lower back.

How to Perform the PVC Variation

Place your elbows on a padded bench or raised surface while holding a PVC pipe or dowel.

Your hands may be positioned wider than your elbows depending on the variation.

From there:

  1. Keep the elbows supported.

  2. Hold the PVC pipe securely.

  3. Move the hips backward.

  4. Allow the chest to lower gradually.

  5. Keep the ribs from excessively flaring.

  6. Maintain a comfortable head and neck position.

  7. Pause briefly.

  8. Return without bouncing.

The PVC should guide the position—not force the shoulder into a painful range.

The Most Important Form Cue

Move your chest through your arms without arching your lower back.

A person with limited shoulder or upper-back mobility may appear to move farther by allowing the ribs to flare and the lumbar spine to extend.

That creates the appearance of more overhead motion without necessarily improving mobility where it is needed.

Think about gently drawing the lower ribs toward the pelvis before moving deeper.

Should You Feel the Stretch in Your Shoulders or Upper Back?

Why Do I Feel the Stretch in My Lats?
